If you've Googled "how to lose weight" in the last two years, you've run into the phrase caloric deficit. And rightly so: it's the physical principle behind fat loss, with rock-solid scientific consensus. In one line: to lose fat you need to burn more energy than you take in.

What there is no consensus on is how big the deficit should be, how to construct it, and how long to hold it. The wrong answers here are the reason most diets fail in the medium-to-long term.

The definition, in numbers

A caloric deficit is the gap between what you burn (TDEE) and what you eat:

Deficit = TDEE − Calories consumed

If Julia has a TDEE of 2,100 kcal and she eats 1,700 kcal, her deficit is 400 kcal/day.

Weight math: the 7,700 kcal rule

Here's a useful historical shortcut, even if it isn't perfect: 1 kg of human adipose tissue contains roughly 7,700 kcal of energy. So a cumulative deficit of 7,700 kcal corresponds, on average, to 1 kg of fat lost.

If Julia keeps a 400-kcal deficit for a week she accumulates 2,800 kcal — about 0.36 kg of fat per week, or roughly 1.5 kg in a month.

Important caveat: this is a simplification. The scale also moves with water, glycogen, gut content and hormonal cycles. Don't expect a clean linear drop day by day — track the weekly or fortnightly average instead.

How big should the deficit be?

The standard recommendation from sports nutritionists (and supported by reviews like Helms et al., JISSN 2014) is a deficit of 10–20% of TDEE.

Why an aggressive deficit backfires

There's a temptation to slash hard to "speed things up". The problem: the human body isn't a spreadsheet.

1. Muscle loss, not just fat loss

At extreme deficits (>30%) the body burns lean mass alongside fat. Studies on athletes (Mero et al., 2010) show that with a moderate deficit and high protein (1.6–2.2 g/kg) the loss is almost entirely fat. With a slash-and-burn deficit and low protein, up to 30% of the weight lost can be muscle.

2. Metabolic adaptation

TDEE isn't fixed: the body cuts spontaneous expenditure when you eat less. It's well documented as NEAT down-regulation (Non-Exercise Activity Thermogenesis): you unconsciously move less, your heart rate drops, your posture shifts. The real deficit shrinks even though the number on the app stays the same.

3. Unsustainable hunger and the "what the hell effect"

The most underrated problem: at extreme deficits, psychological hunger becomes ungovernable. You hold the line all week, then Friday night arrives, you binge 3,000 kcal, and the deficit you accumulated evaporates. The Minnesota Starvation Experiment (Ancel Keys, 1944) showed this conclusively: extreme hunger produces disordered eating regardless of willpower.

Refeeds and diet breaks: not "cheating"

For long cuts (>8 weeks), the literature suggests two counterintuitive but effective tactics.

Refeed day: once a week, eat at maintenance (TDEE), keeping protein high and bumping carbs. Refills muscle glycogen, briefly raises leptin, gives psychological breathing room.

Diet break: every 8–12 weeks of deficit, take 1-2 weeks at maintenance or a slight surplus. The MATADOR study (Byrne et al., Int J Obes 2018) showed that intermittent dieters lost more fat than continuous dieters at equal total calories over 16 weeks.

Worked example, step by step

Mark, 35, 78 kg, wants to reach 72 kg in 3 months.

  1. Calculate TDEE: 2,900 kcal (sedentary, computed with our calculator).
  2. Set 15% deficit: 2,900 − 435 = 2,465 kcal/day.
  3. Expected pace: 6 kg in 12 weeks → 0.5 kg/week → realistic.
  4. Macros: protein 2 g/kg = 156 g; fats 30% = 82 g; carbs the rest ≈ 240 g. See the macro guide.
  5. Weekly refeed: Saturday at 2,900 kcal, keeping protein high.
  6. Weekly check: same day, same time, on the scale. Adjust after 3 weeks if the average isn't moving.

After 6 weeks Mark has lost 3 kg. By week 8 he might hit a stall (adaptation). Then: either bump activity (steps, training), take a diet-break week, or trim another 100-150 kcal.

The number-one mistake: not knowing where to start

Most people don't fail because the deficit is wrong. They fail because they don't know how much they're actually eating (Lichtman's underestimation, up to 47%) and they don't know their real TDEE.

Without those two numbers, "caloric deficit" is just a buzzword. With those two numbers, it's the simplest thing in the world.
